About Beta-alanine

A non-proteinogenic amino acid that is the rate-limiting precursor for carnosine, a dipeptide buffer stored in skeletal muscle. Supplementation raises muscle carnosine content over weeks.

Beta-alanine is one of the few supplements besides creatine with a well-defined, replicated performance effect and a clear mechanism to explain it. Meta-analyses find improvements of a few percent in exercise lasting roughly one to four minutes — the window where intramuscular acidosis limits performance — with little effect on very short efforts or on prolonged endurance. It also produces the most memorable side effect in sports nutrition: paraesthesia, a tingling or prickling of the face, scalp and hands that appears within twenty minutes of a large dose. It is harmless, it is dose-dependent, and splitting doses or using sustained-release forms largely avoids it.

This has been tested directly: the tingling tracks peak plasma concentration, and sustained-release formulations that flatten the peak largely abolish it. Splitting does not reduce the performance effect, because what matters is total accumulated intake.

Meta-analyses covering many controlled trials show beta-alanine improves performance in high-intensity exercise lasting roughly 60 seconds to 4 minutes, by a small but consistent margin of around 2–3%. Effects on efforts shorter than 60 seconds or lasting beyond about 10 minutes are minimal, which fits the buffering mechanism precisely.

    Paraesthesia — harmless but alarming

    Tingling, prickling or burning of the face, scalp, neck and hands begins within about 20 minutes of a dose above roughly 800 mg and lasts up to an hour. It is a transient sensory nerve effect with no known harm, it does not indicate an allergy, and it is avoided by splitting doses or using a sustained-release form. It is nonetheless the most common reason people stop taking it, usually because nobody told them it would happen.

    Taurine depletion is a theoretical concern

    Beta-alanine and taurine compete for the same transporter, and chronic high-dose beta-alanine reduces tissue taurine in rodents. This has not been demonstrated to matter in humans, but it is the reason some formulations include taurine.

    Most trials run 4–12 weeks. Safety over years of continuous use has not been characterised, though no consistent adverse effects have emerged in the trials that exist.
